Omega-3 fatty acids are among the most discussed nutrients in sport — and, honestly, among the most overpromised. The established, authorised benefits are clear and worth having: EPA and DHA contribute to the normal function of the heart, and DHA contributes to the maintenance of normal brain function and normal vision. For people who spend serious time training, a reliable cardiovascular and cognitive foundation is not a small thing. What omega-3 won’t do — at least not in any way EU food law recognises as proven — is the glamorous stuff: reducing inflammation, erasing soreness, or turbocharging recovery. More on that below.
What omega-3 actually is
Omega-3 is a family, not a single compound. There are three members worth knowing:
- ALA (alpha-linolenic acid) — found in plant foods: flaxseed, chia seeds, walnuts, hemp seeds. It’s essential, meaning the body can’t make it and must get it from food.
- EPA (eicosapentaenoic acid) — a long-chain omega-3, found mainly in oily fish and algae oil.
- DHA (docosahexaenoic acid) — also long-chain, also in oily fish and algae oil. DHA is the dominant omega-3 in the brain and retina.
The important caveat: the body can convert ALA into EPA and DHA, but it does so poorly — conversion rates are low and variable. If you rely on flaxseed and walnuts alone, you may be getting plenty of ALA but relatively little of the long-chain forms that carry the authorised health benefits.
The food-first case
The authorised threshold for EPA and DHA’s heart benefit is 250 mg per day combined. That’s achievable without supplements. Two portions of oily fish per week — salmon, mackerel, sardines, herring, anchovies — gets most people there. A single 140 g portion of salmon typically provides well over a gram of EPA+DHA, so you don’t need to eat fish daily.
Oily fish also brings protein, B vitamins, selenium and iodine along for the ride, which makes it a strong whole-food choice rather than something to route around. If you already eat fish twice a week, supplementing purely for the heart and brain claims is arguably redundant — you’re likely covered.
What about vegans and vegetarians?
Algae oil is the one plant-derived source that provides pre-formed EPA and DHA directly, bypassing the ALA conversion problem. It’s where the fish get their omega-3 in the first place, so the chain shortens to: algae → you. Algae-oil supplements are widely available and deliver the same authorised benefits as fish oil at equivalent doses.
The recovery and inflammation question — answered honestly
Here’s where we need to be straight with you, because a lot of supplement brands are not.
Search “omega-3 for athletes” and you’ll find pages of claims about reduced DOMS, faster recovery, less muscle soreness and preserved lean mass. Those claims circulate widely, and there is ongoing research in the area. What there is not — as things stand — is an authorised health claim under EU law for any of them. The European Food Safety Authority has not concluded that the evidence is sufficient to support those benefit statements on a label or in marketing.

Reading a supplement label
If you do decide to supplement, the label deserves some attention:
- Total fish oil vs EPA+DHA. A capsule labelled “1000 mg fish oil” might contain only around 180 mg EPA and 120 mg DHA — the rest is other fats. What matters is the EPA+DHA figure, not the total fish-oil weight.
- Daily dose. The 250 mg EPA+DHA threshold for the heart claim is a daily minimum, not a ceiling. Many supplements provide 500 mg–1 g per serving. EFSA has assessed supplemental EPA+DHA as safe up to 5 g/day, though there’s no established benefit in athletes from megadosing versus moderate doses.
- Form. Ethyl ester and triglyceride are the common forms; the triglyceride form is generally considered better absorbed, particularly with a fatty meal.
- Freshness. Fish oil oxidises. Store capsules away from heat and light, and treat a strong fishy smell or aftertaste as a sign the oil has gone off.
Where omega-3 fits in a training diet
Think of omega-3 as infrastructure rather than performance. It supports the heart and brain that everything else depends on. For active people, the sensible order is: adequate total calories and protein first, then micronutrients including omega-3, vitamin D and magnesium, then performance-specific supplements where the evidence is strong (creatine, caffeine).
If your diet already includes oily fish twice a week, you’re likely meeting the baseline. If it doesn’t — by preference, convenience or a plant-based approach — a daily algae or fish-oil capsule providing at least 250 mg EPA+DHA is a reasonable, well-supported addition.
What omega-3 is not is a recovery shortcut or an inflammation off-switch. Training adaptation actually involves inflammation — it’s part of the process. The goal is adequate nutrition to support the whole system, not to suppress what the body is doing.
